The Three Protocols

My coaching method rests on three daily protocols — refined over thirty years as a trainer, weight-loss coach, and longevity thought leader, across 39 books, more than eight million readers, and nearly 300 podcasts. It's the work I've done with Oprah Winfrey, Steve Harvey, Khloé Kardashian, and Tony Robbins — going where no one else has to shift lifespan to its maximum. Three daily principles. Belly goes first, not last.

Your waist circumference is your life length — one of the most accurate predictors of life expectancy we have. In large cohorts, a bigger waist tracked with higher all-cause mortality independent of BMI. Visceral fat is the yellow tissue packed deep inside — wrapped around the liver, intestines, and stomach — not the pinch you can grab under the skin. That's the fat that drives insulin resistance and shortens lifespan, and it's the fat that goes first inside an 8-hour eating window.
Bonus Protocol

Muscular repair.

Sarcopenia is reversible — and it isn't just about skeletal muscle. Cardiovascular muscle atrophies from the same root cause: disuse, not age. So does reflexive muscle. All three can be restored with a simple daily practice. See the muscle science →

Same leg. Sedentary, then resistance-trained. Simple resistance training two or three times a week reverses the trade at any age: the fat ring recedes, lean muscle refills the leg, and the bone underneath loads up and thickens. Same muscle. Different oxygen infrastructure. Cardiovascular training sprouts new capillaries around every fibre, so starved tissue becomes fed tissue. VO₂ max — the ceiling on that delivery — is the single strongest predictor of how long you live.

Reflexive muscle is the muscle nobody trains. The stabilizers that catch you before your brain knows you're falling answer to three inputs — your eyes, the stones in your inner ear, and the sensors in your feet. They fire about 120 ms after a slip; you only notice around 400 ms. When that sense fades you don't feel weak, you feel careful. It comes back with instability work, about twelve minutes a day. Circadian repair.

You can eat right and build muscle — but you repair while you sleep. Deep sleep on a steady circadian rhythm is when the body clears the brain, resets hormones, and rebuilds everything the first two protocols started. Miss it, and you undo the work. See the circadian science →

You don't repair while you train. You repair while you sleep. The deep window is not a clock time. Most of the night's growth-hormone release and the brain's glymphatic clearance happen in the first two to three hours after sleep onset, wherever that onset falls — the ring shows a typical 10p bedtime. What fixes the timing is light: morning sun anchors the clock, evening dark lets melatonin rise, and the repair window lands where the body expects it.
